try my routine... its a mix of Bill Kazmaier's, Svend Karlsen and my own... itll do the trick for you
Legs:
- squats- 2x10, 5x5(more weight each set!)
extensions- 2x20, 5x10
ham curls- 4x15
standing calves- 5x20,
smith machine calves- 5x10, 5 sets of heavy weight
Chest:
-Flat Bench- 2x10(moderate weight to warm up). 5x5(each set MUST be increased). 2x10
Incline Bench- 5x5(weight increase each set). 2x8 (moderate weight).
Fly Machine/Dumbbell Flys- 1x20, 1x15, 1x10, 1x8, 1x5(heavy as possible).
close grip- 4x10
front raises over the head- 4x10
shoulder press- 5x10
Back:
-partial deadlift/deadlift- 2x10, 5x5(more weight each set).
-cable pulldowns- 2x10, 5x5
-barbell upright rows- 2x10, 5x5
-shrugs- 5x20, barbell 10x10
-seated cable rows- 2x10,5x5, 1x10
-close grip cable pull downs-3x10, 5x5
-wide grip rows 4x15
-hammer curls 10x10
-barbell curls 10x10
Calves:
-standing calf raises- 5x20, 4x10 with added plate to the back
-Smith machine calves-10 sets with increased weights with at least 5-8 reps each set
Shoulders/Arms:
-Standing shoulder press- 2x10, 5x5
-flat bench 3x10
-close grip bench- 5x10
-overhead barbell tricep extensions- 5x10, 5x5
-upright rows-2x10, 5x5
shrugs -5x20. barbell-10x10
crucifix flys- 3x8 (hold last rep outward for 8 seconds).
barbell curls 10x10
reverse barbell curls 5x10
hammer curls- 10x10(each arm)
front raises with dumbbell- 4x10(each arm, over the head heavier each set)
side laterals- 4x10
