pre workout...add a slow digesting carb..consume an hour to 90 mins before workout. brown rice is good.

Post workout: add a fast digesting carb between 60-100 grams. i prefer white rice.

i would also suggest eating a full meal after your workout later. dont just have a meal of milk and cottage cheese.

QUESTIONS:
how tall are you
what is your estimated BF
what kind of protein shake are you using in place of your meals
approximate ounces of each food group in your food meals
estimated caloric intake

alright. I'm eating a full meal before workout with brown rice in each of my dinners. as for the white rice I've already put that on my list for the shopping
as for my caloric intake I'm not too sure but I'dd say 3k - 3.5k
I take one turkey breast for lunch or dinner ( 22g protein )
I take on steak (25g protein)
My carbs I'dd say 1-2 servings per meal.
My protein shake is ON Whey Gold(22g/serving)
as for my bf I have to get it tested...I'dd say about 6-8%...I don't have a belly but I dont have a small waist either..I see my 6pac no problem. as I said...I have to get it tested..
I'm 5"8 and I'm 21yrs old.
How much calories should I take per day to keep a good waist size but grow at the same time? Should I keep my carbs to a low level to grow and to keep a low waist size?

based on your description your probably right on with your bf your protein seems good for your body weight.Your diet should do you very well .If it seems you are not gaining from it in the future add some complex carbs to meal no. 6. Good luck bud

very solid not much to critique here... only thing i would change is the flax oil... not a big fan... maybe olive oil or coconut oil in its place? Or even better yet replace those calories with dextrose or WMS, especially when you add the CM. This has got to be one of the better diets i've seen anyone want advice on, good work, hopefully you can stick with it.

last meal of the day i reccomend 2 tablespoons of peanut butter and a casien protein shake and after workout get rid of the flax oil and add in some dextrose. you need quick absorbing carbs here not fat
